The Taper Strategy: Peaking Perfectly for Race Day

The taper is one of the most important but misunderstood phases of marathon training. This guide explains how to taper properly.

What is the Taper?

The taper is a 2-3 week reduction in training volume designed to:

  • Allow recovery from cumulative training stress
  • Restore glycogen to maximum levels
  • Repair micro-damage from hard training
  • Arrive at the start line fresh and eager

The Science Behind Tapering

Research shows that 2-week tapers produce optimal performance, with a 1-3% improvement in race times.

Optimal Taper Structure:

  • Week 3 before race: 70% normal volume
  • Week 2 before race: 50% normal volume
  • Week 1 before race: 30% normal volume

Taper Workouts (Don't Stop Fast Runs!)

Maintain intensity, reduce volume:

Week 3:

  • 1 x 30 min easy
  • 1 x 8-10 min tempo (short!)
  • 3-4 x 3 min at race pace
  • 1 x 10 miles long run

Week 2:

  • 1 x 20 min easy
  • 1 x 6 x 2 min at race pace
  • 1 x 8 miles easy

Week 1:

  • 1 x 15 min easy
  • 1 x 4 x 1 min at race pace (strides)
  • 1 x 4 miles easy
  • Rest 2 days before race

The Taper Madness

What You'll Feel:

  • Phantom pain (suddenly notice old injuries)
  • Fatigue and heaviness
  • Lack of confidence ("Am I ready?")
  • General grumpiness

This is NORMAL. Your body is recovering.

Pre-Race Nutrition

3 Days Before:

  • Carbo-load: 10-12g carbs per kg body weight
  • Maintain hydration
  • Reduce fiber (avoid bloating)
  • Example (70kg runner): 700-840g carbs daily

2 Days Before:

  • Continue higher carbs but lower volume
  • Increase salt intake
  • Stay hydrated

Night Before:

  • Eat familiar, easily digestible meal
  • Avoid experimenting with new foods
  • Hydrate with electrolytes

Race Morning:

  • Eat 2-4 hours before start
  • 200-300g carbs + 20-40g protein
  • Hydrate 400-600ml

Mental Game During Taper

The taper is as much mental as physical. Tips:

  • Stick to your plan (resist urge to do extra workouts)
  • Visualize race success
  • Review your race plan and pacing strategy
  • Trust your training (it's done!)
